Honestly, I don’t know what’s the BEST.
I know your program should involve all of the basics.
Here Are Top 10 Exercises For Building Muscles:
• Back Squat - high bar back squat, low bar back squat, front squat, box squat, safety bar squat
• Deadlift - conventional, sumo, deficit, snatch grip
• Pull-ups - chin-ups with the supinated grip, neutral grip, pronated grip, gymnastic rings chin-ups
• RDL - clean grip and snatch grip RDL, standing good morning, seated good morning
• Overhead Press - barbell and DB, Arnold press, smith machine press
• Bench Press - barbell and DB press, flat, inclined bench and declined press
Bonus tips:
If you cannot feel your chest when you're doing bench press, please start from cable chest flye.
• Lat Pull Down - any kind of grip, also including seated row
• Split Squat - also including lunges, Bulgarian squat
• Inclined Leg Press - also including hack squat
• Dips - parallel bar dips and gymnastic rings dips
Your job is to master the basic skills but not finding fancy exercises and fad programs.

Creating the illusion of smaller waist.

Many women wanted smaller waist line. But little that most of us know, each one of us have diff body type and if you are born with ruler shape like me, there’s no way we can make the waist any smaller other than having one of the rib bone removed (trust me, few did this).

So in order to achieve the illusion of small waist, you can work on your lat and also your booty.
.
You can start with basic exercises such as seated lat pull down and for booty, put your abductor into work - try abductor machine exercises, banded exercises etc.
.
However, sculpting them bootylicious can be very tricky - coz each one of us have diff butt shape too. And if I want to explain to you about how to sculpt your booty, probably I need to write an essay lol!

Ai đã đam mê vào tập luyện, đam mê cái mùi tạ ấy, đam mê những cơn đói đến mê mệt trong những ngày tháng cutting hay cố nuốt trôi từng miếng cơm cho đủ macro trong những ngày tháng bulking, đều luôn có ước mơ mở được một phòng tập nhỏ nhoi của chính mình.
Và đây là một trong những thời khắc quan trọng ấy của mình. Mình cảm ơn các bạn rất nhiều đã luôn ở đây chứng kiến con đường mình đã bước qua. 安安,許多人剛加入健身房,看到那麼多器材不知該怎麼選擇?今天的影片帶來的是初學者必學的動作!
建議初學者的菜單
一週2or3練,以「全身性訓練」為主
原因是 單一肌群需要2次以上/週的刺激才能有效成長
初學者必學的四個下肢鍛鍊
ㄧ 槓鈴深蹲 Barbell squat
介紹槓鈴拿法
深蹲要點 1. 站距略寬於肩 2腳向外旋轉30-45度 可以提升臀肌感受度 3身體重心在槓鈴中間 腳底踩穩 上半身挺胸 垂直下降至大腿平行於地面 吐氣起身
主要訓練大腿前側 /股四頭肌、核心軀幹、臀肌
二 臀推 Hip Thrust
主要訓練:大腿後側、臀肌全面力量
1 將重量固定於髖關節 腳掌朝前 踩穩
2 縮下巴 直視前方 推臀至上方 臀肌持續出力
三 保加利亞跨步噸 Bulgatian Split Squat
1 兩腳先與肩同寬 一腳往後跨大步 腳背置於羅馬椅之上 若站距太窄需調整!
2 上半身挺直勿駝背 垂直下降 刺激臀肌後起身
要訓練大腿前側 /股四頭肌、核心軀幹、臀肌
四 腿推 Leg press
主要訓練 大腿前側(股四頭肌、臀大肌
1背部緊貼靠板 兩腳站距比肩略寬 打開卡榫 讓重量緩緩下降
2 吸氣讓腹部充滿壓力 下降至靠近胸處 臀腿同時發力 讓腿伸至微彎接近伸直狀態
注意 雙腳請勿完全伸直 容易受傷
練出完美上半身五個動作
初學者必學上半身機械器材
建議安排順序 大肌群 背/胸 肩、二三頭
ㄧ槓鈴下拉 Lat pull down
正手寬握 雙手抓位置約1.5倍肩寬。 預備動作 手臂伸直 軀幹挺直而且核心肌群維持緊繃。
伸展背部後 將接著將槓鈴下拉至下巴位置,肩胛收縮,停留1-2秒,慢慢回到起始位置
主要訓練:闊背肌中上與外側 、大圓肌、三角肌後束
反手窄握 手肘朝前 主要訓練: 闊背肌中下側、二頭肌
二 拉背機/坐姿划船 Seated Row
抬頭挺胸,腰椎保持中立 將重量拉至腹部,肩胛收縮,慢慢回。
寬距 斜方肌中下部,菱形肌,三角肌後束
窄距 背闊肌,菱形肌,三角肌後束
三 坐姿胸推機 Chest press Machine
挺胸收腹,直視前方,雙手握把手,吸氣集中意識用胸部去發力,將重量推起同時吐氣,推到頂點的時候肘關節不要完全伸直,停留1-2秒慢慢回到原始位置。
胸大肌、三角肌前束、肱三頭肌
四 肩推機 Shoulder press machine
上半身挺直挺胸, 勿聳肩,兩手肘朝前45度角,集中力氣向上推至頭頂上方,肘關節不完全伸直,停留1-2秒慢慢下降回到原始位置。
主要訓練 :肩膀、三頭肌、上胸
五 三頭臂屈伸 Tricep extensions
將cable繩索調至上方,上半身挺直挺胸,兩手握繩索兩側,固定上手臂,集中三頭力量,下拉停留1-2秒,回到原始位置
